Strength training advice for women is still crowded with myths: lifting makes you bulky, machines do not count, soreness proves the workout worked, and every set should leave you exhausted.
The evidence is more useful than any of those slogans. Women can gain meaningful strength and muscle through resistance training, but the result depends on the programme, the effort and what is progressed over time.
Myth 1: Lifting weights will make every woman bulky
Resistance training can increase muscle size. That is not an accidental side effect, and it should not be disguised.
What the myth gets wrong is speed and inevitability. A 2025 systematic review found that women and men showed similar relative muscle growth from the same training, but visible change still accumulated through repeated training exposure rather than appearing after a handful of sessions.
Your programme can emphasise strength, muscle growth, sport performance or a mix. None of those outcomes happens without consistent training and enough stimulus.
Myth 2: There is one perfect workout split
A full-body routine is not automatically for beginners, and a body-part split is not automatically advanced. A 2024 meta-analysis found similar strength and muscle-growth outcomes between split and full-body routines when training volume was equated.
The better structure is the one that covers the work you need and fits the attendance you can sustain.

Myth 3: Machines are inferior to free weights
Free weights and machines offer different constraints, but neither category owns strength or muscle growth. A systematic review comparing them found no clear overall difference in direct strength or hypertrophy outcomes.
The useful question is whether the chosen exercise matches your goal, can be performed consistently and gives you a progression pathway.
A machine may provide stability while you learn to create force. A free-weight exercise may ask for more control.
Both can be excellent when selected for a reason.
Myth 4: If you are not sore, the session did not work
Soreness is a response, not a scoreboard. New exercises, unfamiliar volume and a sudden increase in challenge can make soreness more likely, but the absence of soreness does not prove that the training stimulus was inadequate.
A better scorecard is what you can repeat and progress: load, repetitions, range, movement quality and effort.
Myth 5: Every set must reach failure
A true repetition maximum has a precise meaning. If 10 to 12RM is programmed, the final good repetition is the last one available in that range at the selected load.
That does not mean every beginner should train to failure. Evolved introductory sessions use 10 to 12 repetitions at roughly RPE 7 to 8 so the member can learn the movement and effort scale while good repetitions remain available.
Myth 6: Heavy means the same kilograms for everyone
Heavy is relative to the woman, exercise, outcome and day. Evolved commonly uses 70 to 85% of a reliable one-repetition maximum or a 6 to 12RM target as the working zone, then confirms the choice through RPE, PRIME and the Performance Warm-Up.
The percentage proposes a load. Posture, range, comfort and the acclimation repetition decide whether it is appropriate today.
The replacement for fitness myths
Use a system that can explain its decisions. Assess the starting point, prepare for the main lift, apply a measurable working stimulus, record the result, then progress, consolidate or regress.
The most useful question is rarely whether an exercise, load or routine is universally good. It is whether it is the right tool for this woman, this outcome and this stage of her programme.
